1. Lab test (the gold standard)
This is the most accurate measurement. It is done at sports medicine centres on a treadmill or cycle ergometer, with a mask that analyses your respiratory gases and continuous heart rate monitoring. 5 workouts to improve your VO2 max
This is where the good stuff starts. After years of trying different methods, these are the five workouts that have the biggest impact on your VO2 max:
1. Classic intervals (the king)
5 x 3 minutes at 90-95% of your maximum heart rate, with 2 minutes of recovery at an easy jog. This is the most science-backed stimulus for improving VO2 max. The key is that each 3-minute rep keeps you close to your maximal oxygen uptake for long enough to count.
2. 1000-metre reps
4-6 x 1000 m at your 5K pace, with 400 m of jogging as recovery. A classic track session that pairs the VO2 max stimulus with specific race speed. Perfect for runners who also want to lower their race times.
3. VO2 fartlek (30-30)

Common mistakes when training VO2 max
After years of training and watching other runners train, these are the mistakes that come up again and again when someone sets out to improve their VO2 max:
- Running every session hard. The 80/20 rule exists for a reason: 80% of your weekly volume should be in zone 2 (easy, conversational) and only 20% at high intensity. Train hard every day and you pile up fatigue without leaving room for adaptation. More is not better.
- Not taking enough recovery between reps. If the rests are too short, you cannot hold the intensity you need on the following reps. If they are too long, you lose the cumulative effect. The guideline of 2-3 minutes of easy jogging between 3-5 minute reps is the best supported.
- Obsessing over the number on your watch. The VO2 max estimates from GPS watches shift with temperature, hydration, sleep and dozens of other factors. Do not get frustrated if it drops 1-2 points from one day to the next. Watch the trend across weeks and months, not the daily spikes.
- Ignoring your aerobic base. VO2 max intervals only work if there is a solid aerobic base underneath them. If you cannot run 45-60 minutes comfortably in zone 2, building that base should be your priority before adding high-intensity sessions.
- Expecting results in 1-2 weeks. The physiological adaptations behind a higher VO2 max — increased blood volume, greater mitochondrial density, better muscle capillarisation — need a minimum of 6-8 weeks of consistent stimulus. Patience is part of the training.
