From picking your first 10K to crossing the finish line. Training plan, nutrition, shoes and race-day strategy.
The 10K was my first race. It was a Sunday in November, it was drizzling, and I finished in 58 minutes feeling invincible. Fourteen years have gone by and I still remember that moment. This guide exists so your first 10K is as memorable as mine — and so you get to the start line with everything you need to know.
The 10K holds a unique place in the recreational running calendar. It is long enough that crossing the finish line feels like a real achievement, and accessible enough that anyone willing to be consistent can prepare for it in a matter of weeks.

The 10 kilometre distance is also the one that improves fastest with training. Watching your times drop in those first months is hugely motivating — going from 60 minutes to 55 in just 8 weeks is perfectly achievable with the right preparation.
This plan is built for someone who can already run between 20 and 30 minutes without stopping. If that is you, 8 weeks will get you ready to finish your first 10K. The plan runs on 3 sessions a week:
| Week | Session 1 | Session 2 | Session 3 (long) |
|---|---|---|---|
| Week 1 | 3 min run / 1 min walk x5 | 25 min easy jog | 4 km continuous |
| Week 2 | 5 min run / 1 min walk x4 | 28 min easy jog | 4.5 km continuous |
| Week 3 | 30 min continuous | 30 min + 2x5min at moderate pace | 5 km continuous |
| Week 4 | 30 min continuous | 35 min + 2x5min at moderate pace | 5.5 km continuous |
| Week 5 | 35 min continuous | 35 min + short intervals | 6.5 km continuous |
| Week 6 | 40 min continuous | 40 min with pace changes | 7 km continuous |
| Week 7 | 40 min continuous | 45 min with pace changes | 8 km continuous |
| Week 8 | 30 min easy (tapering) | 25 min very easy | 10K RACE |
Not all 10K races are the same. For your first one, these are the criteria that matter most:
To find 10K races near you, check the 2026 road race calendar. If you are in Catalonia or can travel, the Mercè 10K (Barcelona, 20 September) is one of the best road 10Ks to open the autumn: flat city course, more than 12,000 runners and the Festes de la Mercè atmosphere out on the streets.
You do not need the most expensive shoes on the market for your first 10K. What you do need are shoes designed specifically for running, with enough cushioning for the repeated impact. These three are the ones I recommend most often to beginners. This article contains affiliate links to Amazon. If you buy through them, we receive a small commission at no extra cost to you. This does not change the price or our editorial selection.
The shoe coaches and physios recommend most to beginners. Balanced cushioning, excellent durability and a very comfortable fit. Works for a neutral gait and mild pronation. Check price on Amazon.
Excellent cushioning at a more accessible price than other premium options. The PWRRUN platform is very comfortable on long runs and the outsole holds up well on tarmac. Ideal if you want quality without paying top price. Check price on Amazon.
The best-selling running shoe in the world for years running. Versatile, well cushioned and with a fit that works for the vast majority of foot shapes. It is a classic for a reason. Check price on Amazon.
Good news: nutrition for a 10K is far simpler than for longer distances. You do not need gels, carb loading or complicated strategies.
Race day has its own rhythm. Knowing what is coming takes the nerves away and lets you enjoy it:
This table helps you see which performance bracket your target time sits in and what pace per kilometre it takes:
| 10K time | Pace/km | Approx. HR | Level |
|---|---|---|---|
| Under 35 min | <3:30/km | >90% max HR | Elite / high performance |
| Under 40 min | <4:00/km | 88-92% | Advanced |
| Under 45 min | <4:30/km | 85-90% | Upper intermediate |
| Under 50 min | <5:00/km | 80-87% | Intermediate |
| Under 60 min | <6:00/km | 75-83% | Beginner to intermediate |
| 60 min+ | >6:00/km | 70-78% | Beginner |
If this is your first race, the goal is not a specific time — it is to finish and enjoy the experience. The time will come on its own, with training and with the races that follow.
The research on exercise adherence is consistent: people who train in a group drop out far less often than those who train alone. External motivation, social accountability and simply the fact that someone is expecting you get you out of the door on the days you otherwise would not.
For a first 10K, a training group also brings practical knowledge: the right paces, technique, routes, advice on footwear. You will learn more in three group runs than in three weeks of videos.
